How is the macro distribution calculated?

Going from a percentage of energy to grams is a single step. Step by step, how many grams the three macros come to in a 2000 calorie diet.

The macro distribution calculation is writing in grams how daily energy is divided among the three macronutrients. Türkiye Beslenme Rehberi (TÜBER), Türkiye's national dietary guideline, gives the target as a percentage: in adults 45-60 percent of daily energy should come from carbohydrate, 20-35 percent from fat and 10-20 percent from protein. A single piece of information is enough to turn the percentage into grams.

The conversion coefficients

The guideline gives the energy value of the three macros separately: 1 gram of carbohydrate provides 4 calories, 1 gram of protein 4 calories, and 1 gram of fat 9 calories. Fat is the nutrient that gives the most energy among the macronutrients, and this difference is the place in the calculation people get wrong most.

The calculation has two steps. First daily energy is multiplied by the target percentage; the calorie amount that comes out is divided by that macro's own coefficient. The same percentage gives different gram values at different energy intakes, which is why the calculation is made with the person's own energy intake. The guideline gathers these three ranges in a single sentence as well: in adults 45-60 percent of daily energy should come from carbohydrates, 20-35 percent from fats and 10-20 percent from proteins.

An example at 2000 calories

On the carbohydrate side 45 percent means 900 calories out of 2000; divided by four it gives 225 grams. 60 percent is 1200 calories, that is 300 grams. The guideline already gives this range in writing too: the diet of an adult who needs 2000 calories a day should hold 225-300 grams of carbohydrate.

On the fat side 20 percent comes to 400 calories; divided by nine it gives about 44 grams. 35 percent is 700 calories, that is about 77 grams. The range the guideline gives is 44-77 grams as well. On the protein side 10 percent is 200 calories and 50 grams; 20 percent is 400 calories and 100 grams.

Is the percentage enough on its own?

It is not. For some items the guideline gives absolute values independent of the percentage as well. In carbohydrate the recommended adequate intake for men and women aged 18-50 is 130 grams a day; in dietary fiber it is 25 grams for the same group. These two values do not depend on energy intake.

In protein the second criterion is body weight: in a healthy adult 0.83-1.0 grams of protein per kilogram a day is recommended. In a person taking in low energy, hitting the percentage may not be enough to hit this gram target; so the two calculations are read together and whichever side falls short is corrected.

The sub-shares inside the distribution

Once the share of the three macros is set, fat is divided within itself as well. Of the energy coming from total fat, 10 percent, preferably 7-8 percent, should come from saturated fats, 12-15 percent from monounsaturated and 7-10 percent from polyunsaturated fats. The essential fatty acids have their own targets, and those are given in the omega-3 and omega-6 article.

On the carbohydrate side there is a lower limit too: free sugar consumption is recommended to be less than 10 percent of total energy intake. So the distribution covers not only the three large shares but the items inside those shares as well. The ceiling given for trans fat is at this level of detail: dietary intake is asked to be less than 1 percent of daily energy.

What does the energy requirement change with?

The daily energy that is the input of the calculation is not a fixed number. The guideline states that a person's daily energy requirement changes with their genetic make-up, their age, their sex, their physical activity level, with physiological states such as pregnancy and breastfeeding, with the state of illness, and with environmental conditions.

Energy expenditure in the body is made up of three items: the basal metabolic rate, the physical activity level and the thermic effect of foods. When the energy taken in on daily average and the energy spent are equal, energy balance is provided in the body; according to the guideline the best indicator of this is body weight being proportional to sex, age and height.

That is why the macro calculation starts from the energy side first. When the energy amount changes, the gram target of the three macros shifts with it; even if the percentages stay the same, their equivalents do not.

Where does it turn into a mistake?

The first mistake is applying the coefficient 4, which is used for protein and carbohydrate, to fat as well; the coefficient of fat is 9, and when they are mixed up the gram target is off by nearly double. The second mistake is choosing the ends of the three ranges independently of one another. The sum of the three percentages chosen has to be 100 percent: taking the lower ends together leaves the sum at 75 percent, and taking all three from the upper limit takes it to 115 percent, and neither is possible. When the share of one macro is raised, another's falls.

The third mistake is making the calculation once and then fixing it. The daily energy requirement changes with age, sex, physical activity level and physiological state; when the energy changes, the gram targets change too.
